How to use this during testing
This tool sets balanced fitness benchmarks — across durations from a 5RM squat to a marathon — for a given gender, age, weight, and training response. Use it right after a test set or race to see what level an athlete is sitting at, and where their endurance/speed balance leans.
- Enter the athlete's gender, age, and weight in the fields at the top of the table.
- Move the Training Response slider (Low → High Responder) until the table's numbers line up most closely with a result you already have — e.g. their recent 5K or 10K time.
- Read across the row that matches to see the "Level" (Untrained → Elite) and the matched benchmarks for every other test/distance — those become the athlete's stepping-stone targets for the next block.
- Re-test periodically. As training volume builds, benchmarks should climb — if they don't, fitness isn't tracking with load.
